Supplements, explained without the hype.
Understand what each supplement does, who may benefit, what the research actually supports, and where a confident claim should become a careful conversation.
Important does not always mean everyone needs a supplement.
It closes a gap, supports a life stage, or serves an evidence-backed goal.
That is the claim to question. Needs, diets, medicines, and risks differ.
Know the role, then decide.
Each section separates biological importance from the narrower question of whether a supplement is useful for you.
Omega-3 fatty acids
Support the tissues that depend on long-chain fats.
ALA is an essential fat that must come from food. EPA and DHA are concentrated in seafood and algae and are incorporated into cell membranes; DHA is especially abundant in the brain and retina.
Omega-3s help form cell membranes and participate in signalling pathways. EPA and DHA can lower triglycerides, although the effect and dose depend on the person and the intended use.
People who rarely eat fatty fish or seafood, people following plant-based diets who want a direct source of EPA/DHA, and people managing high triglycerides with a clinician.
Start with food. If using a supplement, compare the actual EPA + DHA amount—not only the total “fish oil” number. Algal oil is a fish-free option.
The evidence is strongest for lowering triglycerides at clinician-supervised doses. Routine fish-oil supplements are not a guaranteed way to prevent heart attacks, cognitive decline, or extend life.
Discuss higher doses with a clinician, particularly with anticoagulants, bleeding disorders, atrial fibrillation risk, or planned surgery.
Magnesium
Help nerves, muscles, energy systems, and bone do their work.
Magnesium is required for hundreds of enzyme reactions involving muscle and nerve function, blood pressure, glucose regulation, protein synthesis, bone, and DNA.
The recommended total intake for most adults is roughly 310–420 mg per day, depending on age and sex. That target includes food and supplements—not a suggested supplement dose.
People with low dietary intake, gastrointestinal conditions or surgery that impair absorption, certain medication patterns, or a deficiency identified by a qualified professional.
Prioritize legumes, whole grains, leafy greens, seeds, and dairy or fortified alternatives. Use the smallest supplemental amount that closes a real gap and is well tolerated.
Correcting inadequacy matters. Claims that magnesium reliably fixes sleep, cramps, stress, or athletic recovery in everyone are stronger than the current evidence.
Supplemental magnesium commonly causes diarrhea and can interfere with some antibiotics and osteoporosis medicines. Kidney disease can raise the risk of dangerous accumulation.
Daily multivitamin
Cover modest gaps without pretending a tablet is a complete diet.
A multivitamin can provide a broad, low-dose safety net when food variety or total intake is inconsistent. Formulas vary widely, so “multivitamin” does not describe one standard intervention.
Vitamins and minerals are essential, but a multivitamin is not automatically essential. Its value depends on what is missing from a person’s diet, life stage, medications, and health history.
People with limited food variety, low appetite, restrictive diets, absorption problems, or specific life-stage needs. Pregnancy requires a prenatal plan rather than an ordinary multivitamin.
Prefer a balanced formula near daily reference values instead of megadoses. Check for overlap with separate vitamin D, magnesium, zinc, iron, or vitamin A products.
Multivitamins can improve nutrient adequacy, but trials do not show that they replace a healthy dietary pattern or reliably prevent cardiovascular disease, cancer, or early death.
More is not better. Iron, preformed vitamin A, vitamin K, and several other nutrients can be inappropriate in particular conditions or with certain medicines.
Protein
Preserve the tissue that keeps you capable.
Protein supplies amino acids used to maintain and repair muscle and other tissues and to make enzymes, transport proteins, and immune-system components.
The adult RDA is 0.8 g/kg/day, a population-level minimum intended to meet most healthy adults’ basic needs. Exercising adults commonly benefit from a higher total intake distributed across the day.
Active adults, older adults protecting muscle, people in an energy deficit, and anyone who struggles to meet an appropriate target through meals. Powder is a convenience—not a requirement.
Build meals around protein foods first. For people who train, sports-nutrition guidance commonly uses about 1.4–2.0 g/kg/day and roughly 20–40 g of high-quality protein per meal, personalized to size and goals.
Adequate protein plus resistance training supports muscle maintenance and gain. Adding more protein after needs are already met produces diminishing returns.
Account for allergies, digestive tolerance, total calories, and product quality. People with kidney disease or another medically prescribed protein limit need individualized guidance.
Creatine monohydrate
Increase rapid-energy availability for training and daily strength.
Creatine helps replenish phosphocreatine, a rapid energy source used during short, intense efforts. Monohydrate is the most studied form.
It can improve repeated high-intensity performance and support greater strength and lean-mass gains from resistance training. Maintaining strength and muscle is directly relevant to healthspan.
Healthy adults doing resistance, sprint, or power training; older adults pairing supplementation with resistance exercise; and people who eat little or no meat or fish.
Creatine monohydrate at 3–5 g daily is a well-studied approach. Loading is optional, timing is not critical, and consistency matters more than specialty forms.
Creatine is among the best-supported sports supplements. Benefits for cognition and some clinical populations are promising but less settled than the performance and training evidence.
Early water-weight gain and mild stomach upset can occur. People with kidney disease, pregnancy, or medications affecting kidney function should obtain medical guidance first.
Vitamin D
Maintain the calcium, bone, and muscle systems that support movement.
Vitamin D helps the body absorb calcium and supports normal bone mineralization, muscle function, nerve signalling, and immune function.
Few foods naturally contain much vitamin D. In Canada, season, latitude, time outdoors, skin pigmentation, age, and absorption can all influence vitamin D status.
People who do not eat vitamin-D-containing foods daily, adults 51 and older, people with limited sun exposure, darker skin, malabsorption, or a deficiency identified by testing.
Health Canada advises 400 IU (10 mcg) daily when vitamin-D-containing foods are not eaten every day and specifically advises this daily supplement for adults 51 and older.
Preventing and correcting deficiency protects bone health. In vitamin-D-replete adults, higher doses have not consistently prevented cancer, cardiovascular disease, diabetes, depression, or weight gain.
Avoid high-dose “more is better” routines. Excess vitamin D can raise calcium to harmful levels and damage kidneys and other tissues; therapeutic dosing belongs with clinical monitoring.
A supplement should answer a specific question.
Use this sequence to turn a product decision into a health decision.
Which dietary gap, life-stage requirement, symptom, lab value, or performance goal are you addressing?
Does the ingredient help people like you, at the amount and duration you plan to use?
Count food, fortified products, multivitamins, single nutrients, and medications together.
In Canada, look for an NPN on licensed natural health products. Track whether the original reason still exists.
